Choose one meaningful and reasonably feasible wish. Describe the outcome you want, identify an internal obstacle that could derail you, then write: If I notice this obstacle, then I will take this specific action. Try the plan in real life and revise it if the cue or response is not useful.

WOOP is a compact way to move from a desired future to a response you can actually use when friction appears. It combines mental contrasting with an implementation intention: define the wish and desired outcome, identify an internal obstacle, and connect that obstacle to a specific if-then action. Evidence suggests this approach can support goal pursuit on average, but the effect is not universal and should not be turned into a guaranteed percentage.

1. Choose one meaningful wish

Pick something you genuinely want and can plausibly influence. Make it concrete enough that you can recognize progress, but do not manufacture arbitrary numbers simply to make the goal look scientific.

2. Name the outcome that matters

Ask what would be valuable about achieving the wish. Picture the desired result briefly and describe it in plain language. The purpose is to clarify why the goal matters before you look at what may block it.

3. Identify the internal obstacle

Look for a thought, feeling, habit or response in yourself that is likely to interfere. Examples include opening social media when a task becomes uncomfortable, waiting to feel motivated, or avoiding a difficult first step. Choose an obstacle that you can notice when it happens.

4. Write one if-then response

Use the obstacle as the cue: If I notice [obstacle], then I will [specific action]. Make the response observable and under your control. For example: If I notice myself postponing the first paragraph, then I will open the draft and write one rough sentence.

5. Test the plan in the real situation

The plan is useful only if you can retrieve and perform it when the obstacle appears. Try it. Afterwards, note whether you noticed the cue and whether the response helped you move. If not, change the cue, simplify the action, or reconsider whether you chose the real obstacle.

6. Keep the claim smaller than the evidence

MCII research supports treating this as a promising self-regulation strategy, not as a universal formula. A 2021 meta-analysis found a small-to-medium average effect but also reported heterogeneity and possible publication bias. A 2026 randomized study found benefits for task aversiveness and willingness to initiate academic tasks in a small, specific student sample. Brali therefore recommends testing the method rather than promising a fixed improvement.

What does WOOP stand for?

Wish, Outcome, Obstacle, Plan. In practical use, the Plan is an if-then response: if the relevant obstacle appears, then you perform a specific action.

Does WOOP guarantee that I will achieve the goal?

No. Research on mental contrasting with implementation intentions suggests a useful average effect on goal pursuit, but effects vary across studies and contexts. Treat WOOP as a planning tool to test, not a success formula.

Should the obstacle be external or internal?

For the WOOP step, focus on an internal obstacle you can respond to, such as avoidance, distraction, hesitation or an unhelpful routine. External constraints still matter, but an if-then plan is most actionable when the response is something you can actually do.

How long should a WOOP exercise take?

Brali does not prescribe an evidence-backed number of minutes. Keep it short enough to use and long enough to identify a realistic obstacle and a concrete response.

In this specific undergraduate academic-procrastination study, MCII reduced task aversiveness and improved willingness to initiate academic tasks relative to a positive-thinking control, with effects reported through one-week follow-up. Diary reports also provided a behavioral task-initiation signal. It provides narrow corroborating evidence for the obstacle-plus-plan mechanism in an academic setting.

This supports WOOP/MCII as a bounded self-regulation option for feasible goals, not as a guarantee of individual goal success.
